Program Spotlight

Try CFK Burn!

 

CFK Bun combines fast paced cardio with moderate-load weightlifting to provide a quick, hard-hitting workout. We’ll combine plyometrics and cardio with, dumbbells, kettlebells, plates, wall balls, and slam balls. If you want fast-paced aerobic capacity training, CFK Burn is for you.

 

Think of it as CrossFt without the complicated movements! Still makes you strong, still makes you fit, still challenges the crap out of you and for many, Burn will deliver better results due to the reduction of complexity and joint impact.

 

Don’t want to give up the strength work? No worries there. Since Burn is a 30-minute class, it’s a great opportunity to add in individualized accessory strength & skill work (after COVID-19 of course, when we can all stick around before/after classes).

 

In Burn, we apply the same basic principals of training we use in all of our classes. The 30-minute class time gets you in and out quickly, and on to the rest of your day. No extra fluff, no fillers, just hard work. It’s the most efficient use of 30 minutes you’ll find!

Weekly WODs (CrossFit):

 

Monday – “Rannie”

We’ll be testing our gears in our opening workout of the week. Our workout today is a version of the classic benchmark workout “Annie”. However, during “Rannie” we will throw in a 4oo meter run in after each set of double-unders and sit-ups. The most exciting part is that you’ll be able to brag to your friends about how hard this one was with a mask on!

 

Tuesday – Long Lost Friend

We know ya’ll missed taking the barbell for a ride! Our workout today is a 16 minute AMRAP of higher volume air squats, light hang power snatches, and pull-ups.  For the gymnastics movement in our workout,  select a version of the pull-up that you can accomplish in no more than two sets when fatigued.

 

Wednesday – Smurf

What color will you turn when you do an all out “masked” effort on the assault bike followed 50 up-downs? The only way to know is to show up and show out.  We’ll be bringing the intensity level to 100 in our workout for today.

 

Thursday – Back to the Basics

The squat is arguably one of the most important functional movements in Crossfit and in life! The weights on the bar for this week’s squat cycle workout should feel light and snappy. Your coach will be more than happy to help you find a load that you can dominate as we reset back to 60% of our pre-pandemic squat numbers.

Friday – 16-Minute Seesaw

We’ve got a moderate duration workout at the end of our work week! We have a sixteen minute training EMOM of seesaw bent-over rows, hollow holds, farmer’s holds, and wall balls. It’s a perfect chance to get grippy.

Saturday – Crossfit/ Level 2

Our workout today is in EMOM format. Our workout consists of an overhead dumbbell complex, short running intervals, and pull-ups.  If you join us for level 2 you’ll have an awesome added finisher with a red-band and lots of reps!

 

Saturday – CFK Burn

Ready to burn? Our workout is a 15 minute AMRAP of push presses, alternating step-ups, and calories on the rower.  Our goal is to smash those calories with tons of intensity and get to the dumbbells ASAP!

The Shutdown, Week 1

We’re as bummed as you to have to stay out of the gym for two weeks, but stay positive! It could always be worse, and as we’ve been saying, FITNESS ISN’T CANCELLED!

The gym is closed & the weather is gloomy, but you can’t control that. If fact, if you think about it, you have very little control of anything! However, the few things you DO have control over can mean everything, when given the right amount of focus. Here is the comprehensive list of everything that is 100% within your control:

  1. Your thoughts
  2. Your actions

Stay positive, and look for the opportunities in every situation. The obstacle IS the way! Gym closed? Here’s a chance to become a better runner. Raining outside? Burpees in the living room (or, run in the rain!!). When you see the opportunity, instead of the obstacle, you become UNSTOPPABLE!

Of course, we’re still here for you and will continue providing massive support, accountability, and guidance. Here are a few things we have planned.

Home Workouts

We will now have 2 programming tracks to follow. The Home/Travel WOD program will have the backpack workouts we’ve been putting out. The CFK Power program will be strength + metcon style, and all you’ll need is a set of dumbbells.

Equipment Loan

We’ll loan out certain items, free of charge, for the next 2 weeks. An email outlining the details of this program will come out Sunday afternoon, so stay tuned. Pick-up will be from 1 pm – 3 pm on Monday, at each location. Priority will be first-come, first-served so if you’d like something, we recommend showing up at 1 pm!

We will dial things back today if we have been training consistently throughout the week. If you are following the 3 days on, 1 day off approach our workout today is a great chance just to MOVE! We have an alternating 15-minute EMOM of backpack thrusters, burpees over backpack, and backpack sit-ups. Our goal is finding a number of reps for each movement we can accomplish in 45 seconds consistently. By doing this, we leave 15 seconds of each minute for transition and rest.

Tuesday – The Phoenix

Just as the Phoenix rises from the ashes, so will you in this triple “Death By” challenge – Death by swings, death by box overs, and death by pull-ups!

Wednesday – Squat Day

In our reset week, we take the weights down to 75% and work tempo. Lots of time under tension in this one, as we’ll add in a superset of Strict Press, and finish out with Tabata Abs to blast that core!

Thursday – Death Row

It’s back baby… A 20:00 EMOM that’s an absolute gut check! This one was last performed on 10/2/2019, so add a rep to either the calories or burpees from your previous score, and go for a 1 or 2 rep PR today!

Friday  – Bring-A-Friend Friday

We’ve got a fun and challenging “Double AMRAP” set up for February’s BAFF, so spread the word, bring out your buddies, wear your RED, and let’s tear this one up!

Longer duration workout with a high skill gymnastics movement, and plenty of dumbbells to go around!

Friday  – “Diane”

Benchmark #2 of 2020! This is the first of 4 times we’ll encounter Diane this year. Remebmber to wear your R.E.D. and let’s get a good first test of this dirty deadlift doozy!

Supplement Spotlight: D-Aspartic Acid

Week 3 of our current cycle, plus another short, UNCOMFORTABLE benchmark to re-test in “SPEED DEMON”!

We’ll move pretty much the whole hour today with a longer warm-up, a 15:00 EMOM, plus a finisher. Weighted planks, weighted step-ups, weighted sit-ups, and double-unders. Yikes!

 

Friday  – CALIFORNIA LOVE

Oh yes, our THIRD benchmark re-test of the week on RED Friday! Bring your big girl pants… and knee sleeves, weight belts, headbands, wrist bands, lifters, and RED SHIRTS! It’s gonna go DOWN!

We have a special Veteran’s Day Hero WOD planned for Day 1, as we honor the sacrifices of our veterans with “Donny”. Come ready for some heavy Deadlifts and Burpees!

Tuesday – Intervals

A little Turkish Get-up warm-up followed by an interval training Tuesday coming at you with a calorie/run option and single-arm snatches. These are longer intervals, so the focus will be finding a hard but manageable pace. This one is going to hurt a bit!

Wednesday – Squat Day

Week 6 of Squats, then a fun sprint twist to a classic “Girl” benchmark. Two more weeks before test day!

Thursday – Bodyweight

No weights or external objects today, just you and the clock! Push-ups, Lunges, Box Jumps, and Sit-ups await in this long AMRAP. Step it up with deficit push-ups if you’re up for an extra challenge!

RED Friday  – “Helen”

You read that right, we’ve got a RED Friday “girl” benchmark, and it’s a classic. Helen is referred to by many coaches, as the perfect workout. A beautiful blend of running, kettlebell swings, and pull-ups in just the right dosages to force INTENSITY. Can you say, “Gut Check”?!

Saturday –  Free Community WOD at 9 am

‘Round and ’round we go on this 4-station EMOM. Bring your friends and start the weekend with an early morning sweat sesh!

Weekly WODS:

Monday – Squat Day

As we finished up last week with buns of steel we’re getting back to the grind early. Focus will be on tempo this week. We’ll finish off with a quick burner of 200m runs, calories on the bike (or rower), and strict pull-ups. Don’t have them? If only we had a CFK Pull-up Program….

Tuesday – Suns Out Guns Out

We’ll start the day off with some handstand push-up progressions and skill work, then flow into a metcon with more practice. Rowing, man-makers, max HSPU, need I say more? Naturally, we’ll finish the day off with some good old fashion bicep curls. Come and get some bulging biceps guys and gals.

Wednesday – Double AMRAP

It’s all about the snatch. We’ll begin the day with some strength and skill work on full snatches. Yes, FULL squat snatches! To follow we’ll be doing two AMRAPs of hang power snatches and box jumps with rest in between. Get those legs ready.

Thursday – Loredo Hero WOD

Get your mind right as we honor one of the fallen this Independence day with “Loredo”. All body weight movements: air squats, push-ups, lunges, and a run. We’ll finish the morning off with the CFK Flexi Flow. Come with intent to work hard and sacrifice some sweat in honor of those that sacrifice their lives so that we GET to go to the gym.

Friday – Friend’s That Sweat Together Stay Together

We’ve got some dumbbell work and cardio coming at you this Bring A Friend Friday. Prepare to knock out multiple rounds of 2:30 AMRAPs with rest in between. Jump rope, DB deadlift, DB hang power cleans, and calories on the bike or rower. Get ready for a smooth and steady burner with your buddy!

Saturday – Community WOD

Bring your friends and everyone you know two days in a row! We’ve got a sweet and spicy EMOM planned out with calories on the rower, step-ups, hollow rocks, and everyone’s favorite- burpees! Start your weekend off right with good company and a good sweat.

Saturday – CFL2

It is literally a dream come true! The day has finally arrived.. DEATH BY BURPEES! Don’t worry, if burpees aren’t your jam we’ve got a heavy deadlift and arnold press EMOM to help prepare the mind for this encounter. Get excited y’all! Just remember, we’re doing this for longevity. You’ll never need Life Alert as long as you’ve got burpees.

Camping Trip July 12-14

Nature is calling! Join your CFK fitness family at the Bandy Creek Campground in the Big South Fork Recreational Area July12-14 (Fri, Sat night). We have rented a pavilion and a loop of group camping sites to play – so much room for activities! If you can’t make it up for the whole weekend, join us Saturday morning for yoga, group hiking, or a bike ride. Monday – Skill & Jerk

Do you have muscle ups? If not come get some quality and skill work on the low rings and get to dominating the false grip! We’ll finish off with a burner of push-jerks, muscle ups, and calories.

Tuesday – Rannie

Remember your old pal Annie? She’s back and she’s still on the run. We’ll get the ropes turning, abs firing, and the heart rate bumping with a 400m run in between each set.

Wednesday – Fran

This not the day to miss because we’ve got a Fran-tastic day planned out! We will be taking the first part of class to work on some squat cleans so that you can dominate the first thruster each round as we test this classic CrossFit benchmark wod.

Thursday – Partner WOD

All workhorse kind of day.  Lots of Bike/ Row Cals and a long 600m Farmer’s Carry with HEAVY KB’s. Naturally, we will finish the day off with some Beach Body Abs. Don’t leave your gym buddy hanging! Come and get a sweat on and loosen up a bit after a tough week.

Friday – Squat Day

Today is the day we reset for this new cycle. Weight should be light making it a perfect day to work on technique and practice tempo. We’ll finish off with another CrossFit Games Open repeat! Get ready to move for 15 minutes between light deadlift, push-ups, and box jumps to crush 11.2.

Saturday – Community WOD

Bring your friends, brothers, aunts, and everyone you know! Nothing builds community better than a sweat session with a partner. We’ve got a 16 minute AMRAP with ring rows, goblet squats, box jumps and max sit-ups to start your weekend off right.

Saturday – CFL2

We’ve got a sweet snatch complex coming at you with some moderate weight. It’s all about practice, not a PR. We’ll finish the day with “Triple 7s”. A wonderful metcon including everyones favorites! Get ready for some 800m runs and max sets of wallballs and toes to bar. Who’s excited?
